Cold plunges are everywhere right now. The claims attached to them are enormous: burn fat, fix your metabolism, spike testosterone, supercharge recovery, transform your mood. It's one of the most hyped wellness trends of the decade. So this week we did what we always do. We went to the actual evidence. And the honest picture is more interesting than the hype: some of the benefits are real, several of the biggest claims collapse under scrutiny, and for anyone over 50 focused on preserving muscle, there is a specific timing mistake that can quietly work against you.

Cold is the mirror image: heavily promoted, far more thinly supported, and surrounded by claims that run well ahead of the science. Knowing the difference matters, because cold plunging takes time, costs money, and for one specific group can be mildly counterproductive.

Yes, cold activates brown fat and raises energy expenditure briefly through shivering. But the actual calorie effect is small, and a 2025 study found cold exposure worsened glucose tolerance and insulin sensitivity in many participants, the opposite of what is often promised. The testosterone and libido claims circulating on social media have essentially no solid human evidence behind them. And the idea that cold plunges dramatically speed recovery is contradicted by the muscle data below.

Here is the finding most relevant to this newsletter's audience. A 2024 meta-analysis led by Brad Schoenfeld examined cold water immersion applied immediately after resistance training. The result: cold immersion measurably blunted muscle growth compared to training alone. A separate 2025 study found that a 20-minute cold plunge cut blood flow to muscle by roughly 70% and reduced the amount of dietary protein incorporated into muscle during recovery by about 30%. The mechanism that makes cold feel good, blood vessel constriction and blunted inflammation, is the same mechanism that interferes with the muscle-building signal after a workout.

Cold also blunts the inflammatory signal after exercise, and that inflammatory signal is part of how muscle adapts and grows. You feel better and build less.

Reality check: Cold plunging is not useless, and it is not a scam. It is a modest mood and stress tool wrapped in wildly oversized claims. If you enjoy it, the mood benefit is real. Just do not expect it to reshape your metabolism, and do not do it right after lifting.
